~ 𝖇𝖎𝖈𝖊𝖕 𝖙𝖗𝖆𝖎𝖓𝖎𝖓𝖌 ~ Simple tips on bicep training to get the most out of low weights at home or at the gym with just a pair of adjustable or static dumbells under 30lbs, one 20-30lb resistance band, and a dual grip pull-up bar. ~ Unlike larger muscle groups in our legs and back, abs chest, our biceps respond best to low weights with high volume [ high rep ranges]. At some point in our training, often around after the first 6 months to 1 year of dedicated training, our muscles plateau to the same type of stimulation and we need to challenge them with different methods. At this point, our garden variety classic bicep curls won’t cut it. ~ Genetically, I have stubbornly small biceps, so I train them 2x a week with no less than 48 hours between to allow adequate time for recovery. If we want to increase the size of our biceps, we need to hit both the long head and short head of these bicep brachii muscles. ~ We can do so by simple changing our hand placement grip between supinated [palms facing upwards] and neutral [palms facing each other] in our pullups and curls. We can continue to progress by using a little variety in our lifts via tweaks in stabilization while kneeling, pauses, wrist rotation, and following our dumbell work with higher rep resistance band curls in super sets or as finishers. I like to start my bicep days with chin up variations as they heavily involve the biceps. ~ If you’re looking to get anywhere between minor toning up your upper arms to considerable mass to fill in your shirt sleeves, try this hypertrophic bicep program on your arms days: ~ 4-5x of 8-10 neutral grip chin ups, rest 1-:30 between sets ~ 4-5x of 8-10 supInstead grip chin ups, rest 1-:30 between sets ~ 3x supersets: 16x alternating supinated dumbell bicep curls with a 1s twist pause immediately followed by 14-20x resistance band supinated bicep curls. Rest 1:30 between sets. ~ 3x supersets: 14x alternating twist dumbell bicep curls with a 1s supinated pause immediately followed by 14-20x resistance band hammer bicep curls.
